Botanical and nutritional categories give you a quick mental shortcut. Once you know that leafy greens are nearly carb-free and roots and tubers can act like grains, building a balanced plate gets easier.

1. Leafy Green Vegetables
Leafy greens are vegetables grown for their edible leaves. They are the most nutrient-dense, lowest-carb category – which is why almost every diabetes diet starts here.
Examples: spinach, kale, Swiss chard, collard greens, romaine lettuce, arugula, butter lettuce, mustard greens, watercress, beet greens, bok choy.
Diabetes relevance: A 2010 meta-analysis in the BMJ found that one extra daily serving of leafy greens was associated with a 14% reduction in type 2 diabetes risk. They’re also rich in magnesium – a mineral that supports insulin sensitivity. Eat them raw in salads, sautéed with garlic, or wilted into soups and stews.
2. Cruciferous Vegetables
The cruciferous (or Brassica) family is named for the four-petal cross shape of their flowers. They contain glucosinolates – sulfur compounds linked to cancer prevention and reduced inflammation.
Examples: broccoli, cauliflower, cabbage, Brussels sprouts, kohlrabi, turnips, radishes, watercress, arugula. (Some leafy greens like kale and bok choy are botanically cruciferous too.)

3. Root Vegetables
Root vegetables grow underground and store the plant’s energy reserves. They split into two groups for diabetes purposes:
- Non-starchy roots (lower carb): carrots, radishes, turnips, beets, jicama, rutabaga, celeriac, daikon
- Starchy roots (higher carb): potatoes, sweet potatoes, yams, cassava, taro, parsnips

4. Starchy Vegetables
Starchy vegetables contain more than 15 grams of carbohydrate per half-cup serving. They behave nutritionally more like grains than like greens.
Examples: white potatoes, sweet potatoes, corn, green peas, winter squash (acorn, butternut), plantains, cassava, yams.
Diabetes relevance: Starchy vegetables aren’t off-limits, but they should fill the same quarter of your plate as grains – not the half reserved for non-starchy vegetables. 5. Bulb Vegetables
Bulb vegetables are the layered, underground stems of plants in the allium family. They’re rarely eaten alone but flavor most savory cooking.
Examples: yellow onions, red onions, shallots, garlic, leeks, scallions, fennel bulbs, chives.
Diabetes relevance: Onions and garlic contain allicin and quercetin, compounds studied for modest blood sugar-lowering effects. Because typical portions are small (half a cup or less), their carbohydrate contribution is negligible. They are flavor multipliers – useful when you’re cutting back on salt or sugar elsewhere.
6. Stem Vegetables
Stem vegetables are eaten for their edible stalks rather than their leaves, roots, or fruit. They’re typically very low in carbs and high in water.
Examples: celery, asparagus, rhubarb, fennel stalks, kohlrabi (technically a swollen stem), bamboo shoots, hearts of palm.
Diabetes relevance: Stem vegetables are some of the lowest-carb foods available. A full cup of celery has under 3 grams of carbohydrate. They’re useful for adding crunch and bulk to meals without raising blood glucose – think celery sticks with nut butter, or asparagus roasted alongside protein.
7. Fruit-Vegetables
Botanically, fruit-vegetables are fruits (they develop from the flower and contain seeds) but we use them like vegetables in cooking.
Examples: tomatoes, bell peppers, cucumbers, eggplant, zucchini and other summer squashes, okra, avocados (yes, avocados), olives.
Diabetes relevance: Most fruit-vegetables are non-starchy and diabetes-friendly. Bell peppers are an excellent source of vitamin C. Avocados provide monounsaturated fats that improve insulin sensitivity. Tomatoes contain lycopene, an antioxidant linked to lower cardiovascular risk – important since people with diabetes have a 2-4x higher risk of heart disease, according to the CDC.
8. Legumes
Legumes are the seeds of plants in the Fabaceae family. They straddle the line between vegetable, protein, and starch – which is why USDA MyPlate counts them in two groups.
Examples: black beans, kidney beans, pinto beans, chickpeas (garbanzos), lentils, split peas, edamame, lima beans, navy beans.
Diabetes relevance: Legumes are high in carbohydrates (roughly 30-45 grams per cooked cup) but also high in fiber (10-15 grams) and plant protein (15-18 grams). The fiber-protein combination produces a much slower glucose rise than grains. A 2012 randomized trial in JAMA Internal Medicine found that a cup of legumes daily lowered A1C by 0.5 percentage points in adults with type 2 diabetes.
Building a Diabetes-Friendly Plate by Category
The American Diabetes Association’s “Diabetes Plate Method” gives a simple visual:
- Half your plate (½): non-starchy vegetables – leafy, cruciferous, stem, fruit-vegetables, and non-starchy roots
